Strength + conditioning
Deadlift or kettlebell hinge, farmer carries, rows, sled/tire drag if available, and a short stair finisher.
Goblet/front squat, split squat, pushups or press, loaded step-ups, then easy conditioning.
Rows or pulldowns, carries, rope pulls if safely available, hangs/grip work, then core anti-rotation.
Rotate stairs, carries, step-ups, pushes, pulls, and floor-to-stand movements at a sustainable pace instead of going maximal from round one.
Mobility + recovery
Wall slides, controlled thoracic rotations, gentle lat stretching, and easy band pull-aparts if available.
Hip-flexor stretch, bodyweight deep-squat holds as tolerated, calf stretching, and controlled ankle rocks.
Easy walk, mobility, light carries, and submaximal strength work can be more useful than forcing another high-intensity session after poor sleep.
Hydrate, eat normally, downshift with easy movement and breathing, and avoid treating exhaustion as a cue for punishment exercise.
